Most ankle sprains happen the same way. The foot lands half on a rock or a root, rolls inward, and the ligaments on the outside of the ankle absorb the force before the muscles around the joint can react. The American Academy of Orthopaedic Surgeons estimates around 25,000 ankle sprains happen every day in the US, which makes them the most common sports injury there is, and hiking provides the exact conditions that cause them: uneven ground, fatigue, and a loaded pack behind every misstep.
What that number hides is that the outcome of a bad step is trainable. These five ankle exercises for hiking build the strength, the balance, and the range of motion that determine how much a bad foot placement costs you. Even a mild sprain needs a few weeks to settle down, and mid trek you don’t have a few weeks.

Are Ankle Exercises for Hiking Necessary?
Yes, because the protection your ankles need is not something hiking builds on its own. A sprain is a ligament injury, and ligaments adapt to training slowly. Muscles adapt fast. So the quickest protection you can build is in the muscles that control the joint and the balance system that keeps your foot landing flat in the first place.
Both respond to training. Researchers have used a simple single leg balance test to identify athletes at higher risk of ankle sprains, and balance improves with practice at any age. Stronger muscles give the joint a chance to stop a roll once it starts. Better balance means cleaner foot placement, so rolls start less often.
Ten minutes, two or three times a week, covers all five movements below.
1. Calf Raises: The Ladder
Calf raises come in enough variations to fill an article on their own, so treat them as a ladder. When you can do 15 slow reps at one level, 3 seconds down on every rep, move up.
Level 1: Bodyweight, both legs. Flat ground, rise as high as you can, lower slow.
Level 2: Deficit. Stand with the balls of your feet on a step, heels hanging off. Lower until you feel a full stretch, then rise.
Level 3: Single leg deficit. Same step, one foot. Fingertips on a wall for balance only, not support.
Level 4: Add weight. Hold a dumbbell on the working side and keep the same range and the same slow lowering. Once you’re here, progress load, not reps.
Why it works: The calf complex powers every uphill step, but for ankle health the value is in the lowering and the bottom position. A deficit raise takes the joint through its full range under control, including the stretched position your heel drops into when you land on the edge of a rock or a step. The single leg versions add instability. Your foot makes dozens of small corrections each set, and those corrections are the same job your stabilizing muscles do when the trail surface moves under you.
Do: 3 sets of 12 to 15 reps, 3 seconds down on every rep.
2. Tib Raises
Lean your back against a wall with your heels roughly a foot in front of it. Keeping your heels planted, lift your toes and forefeet as high as you can toward your shins, then lower under control.
Why it works: The tibialis anterior runs down the front of your shin and controls how your foot meets the ground. On descents it lowers your forefoot with control instead of letting it slap down, and it lifts your toes clear of roots and rock edges on every stride. It also fatigues faster than most hikers expect, and a tired tib means lower toe clearance late in the day, which is when trips happen. High rep tib raises build the endurance this muscle actually needs on trail.
Do: 2 to 3 sets of 15 to 20 reps. Make it harder: Walk your heels a few inches further from the wall.
3. Weighted Dorsiflexion
Set up in a half kneeling position: one knee on the floor, front foot flat. Rest a kettlebell or dumbbell on top of the front knee and hold it steady with both hands. Keeping the front heel planted, drive that knee forward over your toes as far as it will go, pause for 2 seconds at the end, then bring it back. No weight at home? Same position, press down on the knee with your hands and drive it forward. The weighted version just gets you further.
Why it works: This one trains range, not force. Dorsiflexion is how far your shin can travel forward over your planted foot, and it is the range every descent runs on. Step down off a rock and the ankle has to close hard. If the range isn’t there, your heel lifts early or your foot collapses inward to find the motion somewhere else, and both put the joint in the positions it gets injured in. A stiff ankle also shifts load up into the Achilles and calf, which is where a lot of mystery trail soreness starts. The weight applies pressure at the very end of your range, exactly where an unloaded stretch runs out of push.
Do: 2 to 3 sets of 8 to 10 slow reps per side, 2 second pause at end range. Make it harder: A heavier bell, or longer pauses. Don’t rush this one, range comes slowly.
4. Single Leg Soleus Raise
Stand on one leg with that knee bent, as if you froze partway into a shallow squat. Keeping the knee bent the whole time, raise your heel off the ground and lower it back down.
Why it works: Straight leg calf raises load the gastrocnemius, the visible calf muscle. Bend the knee and the work shifts to the soleus, the deeper muscle built for endurance, and the only one of the two that crosses just the ankle. That distinction matters because hiking is a bent knee activity. Climbing, descending, picking through loose rock, your knee is almost never locked, so the soleus is under load for most of the day while the gastroc contributes far less. Training it on one leg makes it ankle stability work at the same time.
Do: 2 to 3 sets of 10 to 12 reps per leg. Make it harder: Do it as a deficit off a step, or hold a dumbbell.
5. Single Leg Bodyweight RDL
Stand on one leg with a soft knee. Hinge at the hips, letting your free leg extend straight behind you and your chest lower toward the floor, hips staying square. Reach toward the ground, then drive back up to standing.
Why it works: This is a hamstring exercise on paper, but watch your standing foot while you do it. The whole sole is gripping and correcting the entire rep. Every step on a trail is a single leg balance event, usually with a pack on, and this is the closest a home exercise gets to rehearsing that. It also trains the hip control that keeps your knee and ankle stacked over your foot, the same control that protects your knees on long descents.
Do: 2 to 3 sets of 8 to 10 reps per leg. Make it harder: Pause for 2 seconds at the bottom, then add a light weight in the hand opposite your standing leg.
How to Fit These Into a Week
Run the full set two or three times a week. It takes about 10 minutes and slots onto the end of a strength session or after a shorter hike. Do the single leg RDL first while your balance is fresh, then work through the rest in any order.
Progress one variable at a time. Range first, then reps, then load. If your ankles shake on the single leg work in week one, that just shows you where the gap is, because hiking alone does not build these muscles.
